After being trained from a young age to do and say and try to predict what other people want, I have to work extra hard to even know what I want, let alone say it and stand by it. Find a physical therapist with FMS certification and start working on those injuries. You can fix those things, you can learn to lift heavy, you can learn movements that work with your body around any real injuries vs injuries caused by weakness and disuse. I disagree with the change exercises recommendation. There are studies that show adaptation with constantly changed up exercises worse than those the lifter is well adapted to. (In other words, muscle confusion is wrong.) Keep your big compound lifts the same, add volume to assistances that address weak points. Also, as you say, eat.

I'd suggest making a video and posting a request for a form check on /r/fitness. Also there were some great suggestions about YouTube sources, check those out. I really liked Alan Thrall's video. If you are injured you should seek a physical therapist that is trained in FMS screening; you should be able to find someone on their website. IIFYM should be at the top of that list. Flexible dieting, count your calories. For a cut, eat more protein and keep calories low enough to lose weight week by week. To gain, eat more carbs and enough calories to gain (not too fast) week by week. Everything else on that list will work fine too, just hit and adjust your calories and you will gain or lose.
