Your priority should be getting more muscle mass. Go to the gym 3 times a week not more. If you are younger than 25 you could survive 4 times/week. Do bench presses, deadlifts, squats, barbell shoulder presses, barbell biceps curls, pull ups, dips, basically old school exercises. Avoid machines for some time, except lat pulldown. For each exercise do 4 sets with 12, 10, 8 and 6 repetitions (adjust the weight to go near failure). Eating should consist mainly from protein (meat, eggs, protein shak…

I would suggest kettlebells, especially swings for weight loss. Try simple and sinister program by Pavel Tsatsouline. Do it in addition to heavy lifting and some HIIT in the morning on empty stomach. Intermittent fasting helped me very much in shredding fat.

I have herniated disk in my lower back also. Just because you can't do squats and deadlift (in the beginning) doesn't mean you should do just bodyweight. Try giant sets (google Milos Sarcev giant sets) and with proper nutrition and sups you will get a lot of muscle mass and your back health will improve. I do kettlebells also, but would not recommend that at the beginning until your spine erectors get stronger. When you get stronger, kettlebells are excellent for long term back health.

There is nothing wrong in becoming totally selfish a$$hole. After serious shit testing (at work and at home), if you keep your frame, there is a huge possibility that you will be respected more at work and at home. This is my expirience. It might not work for you. Sorry for my English. I am not a native speaker.

You can kill a man, but you can't kill an idea.
