I found this recently. It's called The Feynman Technique, basically it works in 4 steps

Think about what are the big concepts in the book.
Pretend you’re teaching that idea to someone else. Think how you would explain the topic to a new student. When you try to explain the concept you get a better idea of what you understand and where you might have some gaps.
If you get stuck explaining, go back to the part of the book. There's nothing wrong with going back to re-read key areas. Do that until you get it enough that you can explain it fully.
Make it simple. If you need complicated language then you probably don't understand the idea as well as you thought. Simplify the way you'd explain, maybe create an analogy that people can relate to.

Same as getting ready for an exam. Re-read it multiple times a day and it will just get stuck with you. Re-write it multiple times on your notebook so you have a visual memory of the words.

I don't know how to apply the concepts in high pressure situations though.

PRACTICE. I don't keep a mental checklist of shit to do in my head when I go out. As you practice and get experience, you start training your instincts. When situation <X> occurs, my brain will automatically tell me, "hey you can do <Y> or <Z>" because I've internalized PUA concepts through time, practice, and experience.
