Strength. From your breakdown of your workout I would say your workout is hypertrophic/bodybuilding not strength. No compound movements. You didn't list weight for each exercise, but by the set/rep you posted I can only assume it is on the lighter side. I would suggest sticking to the big 4, 3 days a week and do your bodyweight stuff on the other days. 5x5, starting strength 5x3, 5/3/1, or GSLP are all great starts. All better at gaining strength than what you are currently doing

Ok, my advice is until you have read the prerequisites and can pull double your body weight, take over everything you can control. Meal prep and cooking, laundry, cleaning, everything. You do this cause this shit needs to be done, not to appease her. Once this becomes the new norm you can now establish expectations. Easily the single most effective tool I picked up from MRP is lifting heavy. Starting Strength calls ot voluntary hardship. Getting used to being uncomfortable. So, I intend to stick with the cardio Mon with half the lifting regime. Tues is a hobby night for me. Everyones saying SL/SS. TBH, I found those great for getting acquainted with lifting, but never made stellar progress on them. I made my own routine in college and in 1 yr made more progress than 2 yrs of SS. You were doing it wrong. Any novice LP should not be done more than 6 months if done correctly. Once you start failing you need to switch to an intermediate program like the bridge or 531.

Side note for anyone who has chronic tennis elbow I found a great physical therapy band called “Theraband” that works extremely well. You can buy it on Amazon. Age is an important factor in this decision IMO. Under 35 SL 5x5 is great, <35 I would suggest Starting Strengths model which is 3x5. As long as you keep adding weight it really doesn't matter. Your first goal should be "get strong". the body recomp will follow as long as you push yourself every workout. As said elsewhere, diet and rest are just as important as lifting.

It is the Starting Strength Linear Progression, It essentially is the same as strong lifts except 3 sets verses 5 sets. My advice would be grab a copy of Starting Strength volume 3 and give it a read. Goes into great depth on the major lifts and how to execute proper form. Once you fail to add weight on 2 or more lifts i would switch programs. I personally am not a fan of 5/3/1 so I would suggest "the Bridge". Try to pull the bar apart on the way down, or "rowing the weight towards you as opposed to letting the weight fall. I have fixed my bench tonight my arm were not wide enough and I wasn't engaging my chest. I could be mistaken but the wider you go the more the shoulders take over (or are at least at risk of being injured, the closer you go the more the chest is involved. my personal preference is about 3 inches in on the knurling (just about shoulder width apart) you could be flailing your elbows as well. I personally dont run 5/3/1. I have a 8 week program for each major lift that I cycle through. It is close to the volume you described plus a ton of variations. It has worked for me. Also, good call on the suitcase carries, haven't been that sore in quite some time. Thanks for that tip.

For bench set up: First, pick the widest bench in the room if your gym is like mine where you have to slide a mobile bench into a squat rack to bench. 2in can be a big difference here. 5/3/1 lacks volume, and that's what you need to get those numbers up. They will climb but slowly. I personally have been training those two lifts 3x a week minimum for the last month and have seen a significant jump. with every stall you have to ask yourself 3 questions. Have I added too much weight too quickly (not using micro plate when needed)? Are you resting enough between sets? Am I getting enough food, not just protein, and are you sleeping enough? there is also a 3b question of have you had your T checked. due to your post I actually read up on greyskull. It looks like a very good program; however I am more geared toward powerifting right now. I stopped adding weight due to the stall. I'm working on GreySkull and I can only hit 5 or 6 every time on the AMRAP I don't know how long you have been lifting for, but your numbers are telling its not that long. Make sure that when you are preforming your AMRAP set you are paying attention to your form, especially in the beginning. remember it is As Many Rep As POSSIBLE, if you can only do 5 or 6 then that is all you do. Shoulder has been remedied, only tweet to form I made was learning to unrack without unpacking my shoulders. It's my damn adductors during OHP and bench. Zero pain or discomfort outside of those movements. I plan on narrowing my squat stance or switch to highbar. Also addressing the fast twitch muscles as mentioned.

I do not know everything, and what I am currently doing is just OK so why not try something new. Wrong use of "max" at this point the next progression in my LP is difficult do to the legs seizing. I just can't get reps 4 and 5 @155. I wear a belt and form is on point. I agree and am in the process of dropping LBS. The real issue it setting up on bench press, I take my legs out of the lift cause i cannot get my foot flat on the floor.

I had the same issue at 345, then switched to the hook grip. FYI you might want to deload a bit to get used to the hook grip, it will be very uncomfortable at first. Once your thumbs get used to it, it becomes second nature.

I eat practically the same meals every day now I suggest adding some variety in there. eating the same thing day in and day out will get old pretty quickly. When I started Keto 2 years ago i would essentially cook a 3 proteins 3 veggies and 1 or 2 additional sides for the week. everything was packaged separately in Tupperware. I have use that type of bar once. And it was for goodmornings. Not the biggest fan of goodmornings, although they would strengthen your core (i prefer a stiff legged DL). I managed 255x3 for a couple sets of squats last night, but I'm wanting to fold in the hole. Not sure what kind of set you have but 2 variations I have found helpful are pinned squats were you set the safeties right above parallel, let the pins take the weight then drive back up. Or paused squats for reps. Lower the weight to 225 or lower and pause for 3-8 seconds in the hole. Both should help strengthen your trunk and help carry more weight.

I personally workout fasted. Most of the time its right after work, or first thing in the morning. I have found that food can (but not always) make me lethargic. However; if I plan on a PR day or one of my my longer weekend workouts eating about 45min prior helps a lot, even if i do feel a bit slower during my warm up sets.

5x5 is a great program and did wonders when I first started but I quickly learned I'm not 25 anymore. Starting strength is a better novice program for people in their mid to late 30s. In stead of 5x5 it's 5x3 and you squat every session with adding weight every two or three successful days. I recently switched back to a linear program because I am essentially still a novice. Form is second to none, the same way the ego shouldneeds to be checked at the door.

on back days, i usually pull about 3 or 4 variations of row. hanging , pendaly, cable, dumbbell, upright, snatched grip, close grip, t bar, or a RDL row. to be honest i very rarely lift heavy like that. i usually stay around 225x5 for pendaly rows, were as my bent over hanging rows are 155x10 for a couple of sets. the weight also varies depending on when i do these lifts during the workout. If I DL first obviously the weight will be lighter than if i row first.

Sounds like golfer's elbow. I tend to get this when I rush any sort of arm extention exercise, whether it is bench, tricep variations or push ups. Internalizing it to the point where DEER is not the reflexive response takes time. I fucking hate that feeling of realization when it clicks, why did i just DEER, especially for no fucking reason. I would treat MA like cardio, supplement on off days. I have not trained MA for many years, but i am looking into getting back. Both, to get out of the house and because it is one of the things that i was very good at. Also should help my flexibility. Not really necessary. i dropped 140lbs from January 2016 to like sept. 2016. I purposely stalled myself think that i would not being able to afford that procedure . Man i wish i fucking didn't. i was 350-370 now am 244(gained 30 lbs sometime in the last couple of months). i do have loose skin but is not that noticeable. I get this when I front squat. It is because I am going ass to grass. When I stop my decent right after I break parallel my knees are ok. I have read that it is because I am loosening up in the hole (you normally cannot get that type of depth tight) and over stretching the knee tendons. You can Try doing pinned squats where the rack takes the weight just as you break parallel.
