Working a muscle twice a week > once a week. Any program that suggests once a week, especially for beginners, is stupid.
/Thread
[–][deleted] 13 points14 points15 points 10 years ago (10 children) | Copy Link
Agreed. Thread over.
If your goal is aesthetics, you want high volume and low weight. There is literally no reason not to work each muscle AT least twice a week. I do not believe that this split will not make any beginner aesthetic.
I challenge OP to post a before-and-after pic of the results he's gotten from this split. blur your face and make it black and white if necessary. My mind is open, but I ain buyin your info if you don't show me the results.
[–]SinisterSwindler 0 points1 point2 points 10 years ago (4 children) | Copy Link
Got a program to recommend that would see me hitting muscles twice a week? On a 3 day split each week i find this impossible.
[–]nomorelulu 1 point2 points3 points 10 years ago (3 children) | Copy Link
3 day would be very hard, but 4 day is easily possible if you just rotate 2 workouts (ie. ABAB). If you can really only make it to the gym 3 days a week, you would probably be best off doing full body workouts as another fellow mentioned. A less optimal option would be having a 2 day split and rotating it like so: ABA / BAB - but this would only allow you to work each muscle 3 times in 2 weeks, rather than 4 times, which might actually be optimal for some people who require a little longer recovery time.
[–]SinisterSwindler 0 points1 point2 points 10 years ago (2 children) | Copy Link
I can make gym every day of the week at least twice a day, I have the time. I don't require much recovery time, roughly 1 day/half. so let me get this straight. A 4 day split would be a then b the next day followed by a rest day then the next two followed by a rest day. Rinse and repeat?
[–]nomorelulu 0 points1 point2 points 10 years ago (1 child) | Copy Link
For a 4 day split of ABAB you can schedule it however you like. I personally use a split exactly like that (A = chest/back, B = legs/shoulders) and I simply do the workouts whenever I can fit them in that particular week. So one week I might go to the gym on Monday, Wednesday, Friday, and Saturday, but the next week I might go on totally different days. Basically what I'm saying is that there is no set schedule that you have to follow when you're on a 4 day split, other than to make sure you get your 4 workouts in and you're hitting each muscle twice a week. One more thing to consider in terms of recovery is that, especially if you're doing a split like mine where you work chest and shoulders on separate days, you will need (or at least want) rest days in between A and B because shoulders are also used as a secondary muscle on chest day (ie. during bench press). You can always do chest/shoulders for A and legs/back for B which will resolve this issue, but your shoulder movements will suffer if done after chest, and vice versa of course. Just some things to consider.

I've been loving the PPL split I've been doing for 4-6 months now. One 3 day iteration of low rep high weight followed by another iteration of high rep low weight (4-6 times/week). Coupled with eating 3600+ calories/day I've had some nice results.
[–]Lord_Vats 1 point2 points3 points 10 years ago (3 children) | Copy Link
Wholeheartedly agree nomorelulu. A 3 Day FB is the best for beginners. It should be carved in a stone.
This post will make it clear why different splits are for different people.

I just got my gym membership last week but have been holding out going to the gym because I've been doing research with regard to the most 'appropriate' routine. At 1,75m x 62km I'm skinny, not skinny fat but still, do you have any suggestion with regard to a routine I could start following right now?
Also, due to running in highschool and taekwondo my legs are stronger and 'bulkier' than my arms, back and pectorals. Should I therefore focus more on the body parts lacking muscle?
Thanks!

I'd really recommend reading this post. That'll basically give you a 10 minute crash course in basics of bodybuilding. Ultimate Weight Workout
As far as program to follow is concerned, I couldn't recommend Stronglifts enough (stronglifts.com). If you're really a beginner, you can safely follow it for 8-12 months and see massive gains. An alternative is "Starting Strength" but it has many athletic workouts like Clean Sweeps whose execution could be difficult for non athletic beginners (Poor Form = Poor Results).

Thank you for your advice, I truly appreciate it!
I will have a look at the links you provided me as well as into Stronglifts.

I tied all this nonsense for years. my endurance go up. I could lift a big, heavy mass BUT my body? almost invisible changes. fuck that! When I lift, I do it to look better, there is only one reason for me. I dont care if i can lift 200 or 400000.. just wanna bigger arms and so on so basically, only one approached worked for me:
lift every day.. just maybe a 30minutes workout BUT every day
thats my 2 cents...
[–]Annoyinggorilla1 point 10 years ago [recovered] | Copy Link
Agree wholeheartedly. For several years I would just do 28 reps daily with dumb bells under my desk. When I finally joined a gym, I knew the gains were going to come, just so long as I lifted often. Deadlifts and squats and happy results.
Got any good programs or splits to recommend? My routine consists of two body parts on a 3 day split each week. my goal isn't aesthetics it's to bulk and get strength. e.g. shoulders and chest one day, leg + abs one day etc.
[–]Annoyinggorilla 1 points1 points1 points 10 years ago [recovered] | Copy Link
What I understand so far is that for strength compound exercises such as deadlifts and squats are the most efficient, as they work more groups of muscles. To that end, I try to focus on those and the bench press and then just alternate biceps and triceps exercises.
I make sure I include one compound per muscle group. I'm just confused how to lay it out. My typical chest day for example would be bench 4 sets, incline bench 3 sets flyes 3 sets, other chest exercise 3 sets. Followed by triceps, 3 exercises, 3 sets each.
I may have to hit up GLO for that skype call.

[–]iliketreeslikereally 2 points3 points4 points 10 years ago (2 children) | Copy Link
I do full body twice a week, seems to be working out great. Keep it simple.
Disclaimer: I haven't been working out for very long.
[–]VYPV 0 points1 point2 points 10 years ago (1 child) | Copy Link
I used to do that combined with martial arts. Two days a week was enough for me to get some gains, although be it more slowly than with three or four day programs.
[–]iliketreeslikereally 0 points1 point2 points 10 years ago (0 children) | Copy Link
I'm not sure it even is slower, 2 days a week allows for plenty of recovery, which is great for you; when people do 4-5 days a week, they work different muscles each day anyway, I'm not sure it grants much of a benefit beyond having shorter gym sessions.
I guess it's difficult to be thorough when you do full body, and that might take away from the gains.
[–]Lord_Vats 1 point2 points3 points 10 years ago (0 children) | Copy Link
3 Day Full Body Split is the best. Anyone doing it should keep doing it as long as he sees gains. "If it ain't broken..."
[–]Scarlet_Arbiter 1 point2 points3 points 10 years ago (0 children) | Copy Link
same, i finish a cycle every 3 days. I do core workouts as a sudeo cool down, but that doesn't mean i go easy on that either. Plus every other day on top of that i do interval sprints to finish off the fat i need to burn to see the bottom of my incoming abs (which being a former fatty, i am more obsessed on achieving than any other body part).
The sprints haven't halted my gains in strength much if any, been doing them for about a month and a half and seen steady results in the weight room, but it does end up burning more fat off than muscle gained in the same time period so as a whole ive lost a little weight.

[–]blandwondersock 4 points5 points6 points 10 years ago (5 children) | Copy Link
I prefer PPL or PPShouldersL for the additional volume. You don't have to do cardio to be lean. If you want to be athletic, fast or lean sprints are awesome. I've never heard that they impair muscle growth compared to LISS, how does that work?
[–][deleted] 10 years ago* (4 children) | Copy Link
[–]DannyDemotta 4 points5 points6 points 10 years ago (3 children) | Copy Link
Its not the cardio, its the heart rate thats the problem. You can jog 20 minutes at 5mph, at 7mph, or at 9mph - and if you're me, you'll be 1) barely sweating, 2) feeling good, and 3) just about dead.
My HR "can" stay in the 180s for 30 minutes or more (dem African genetics) - but thats generally a bad idea. Thats HISS, essentially an anaerobic leg workout. When cutting, you almost guarantee muscle loss; when bulking, makes it harder to recover for/from Squatting/Leg day.
HR in the 150s will/should barely cut into recovery. But it will help you be much better conditioned. There will be carryover there if you start doing Supersets, or sled pulls, tire flips, etc.
HR in the 120s/130s (LISS) is good for burning fat but not very good for conditioning. Its basically just killing time. I like to 'save' my knees for jogging so my LISS is usually elliptical or stairs.
Essentially, yes, LISS will get you to a certain look at a certain place - say 5-10 170lbs at 10%. But if you want to be, say, 5-10 185lbs at <10% BF without being pumped full of hormones - MISS/HIIT cardio is a must.
[–]DannyDemotta 0 points1 point2 points 10 years ago (0 children) | Copy Link
You can. Its not a terrible idea if you're pressed for time, have bad knees and/or are over-fat, athsmatic, etc. Its not that i dont do LISS, just more that i also do MISS. I just dont feel as fresh if i dont get my MISS in. Doing MISS is like removing your 10gal gas tank and installing a 15gal tank - it doesnt effect your horsepower (much), but your body can be that more effective for longer periods. Or something. (I'm kind of shit at cars so maybe thats a bad metaphor. Maybe a 6-speed replacing a 4-speed transmission? Idk.)
LISS is pretty much only good for losing weight - you're not going to get better at basketball, hiking, MMA, etc just doing doing LISS. If literally ALL you care about is the look and you dont want to swim, or jog, or anything else requiring large expenditures of energy by multiple muscle groups simultaneously - then by all means! But my ultimate goal (trigger warning: sounding like a Crossfitter) is to be strong, aesthetic AND functional. Jogging is boring af, i wish i could do MMA instead, but its a liability with my day job. Damn it.

Exactly what I'm experiencing. Coming off a cut, Dominican.
Hiit 2x a week, plus I walk everywhere within 2 miles, doing ppl customized @3600 cal. Half my diet is soylent.
Lost 16lb since I started cut September without losing reps or Max. Feel happy with it. Still only at 14% but look like a crazy beast at 5'11. You know what's up.
Right now just trying to decide whether to do another 3 months cut or get back to bulking. I know Xmas will make cutting harder, my family is big on the traditional dinners and I'd rather not be the lame/offensive guy for the second Holiday in a row.
BTW I'm upping this thread, not for op, but for the several people like you providing actual good info to enthusiasts and newbs alike.

After going through a shoulder injury, I'd recommend against having a dedicated shoulder day. When I injured my shoulder, it hurt so much that I couldn't sleep at night. Honestly, I'd rather be a fat DYEL slob than go through that sort of pain again.
Your shoulders are one of your most delicate joints and they have basically evolved to sacrifice stability in favor of mobility. They are very easy to injure especially since almost all arm exercises involved the shoulder - even bicep curls and tricep pushdowns involve the shoulder in a stabilizing role..
Eric Cressey has written some great articles on how to take care of your shoulders.
https://www.t-nation.com/training/shoulder-savers-1
https://www.t-nation.com/training/shoulder-savers-2
6 - Ditching the "Shoulder Day" After reviewing the list of patterns above, hopefully you'll realize that adding in a full "shoulder day" to your programming is going to be overkill for this often-injured joint. You'll get virtually all the stimulus you need to build big shoulders from your bench presses, rows, chin-ups, and external rotation work. If you feel like you need to do direct traditional shoulder work, add in some overhead pressing and lateral raises sparingly — not on a day of their own.
[–]f0ster5 3 points4 points5 points 10 years ago* (0 children) | Copy Link
If your a beginner there's absolutely no reason to do a 5 day split. 5 day splits are for experienced bodybuilders who need dedicated days to each body part because the load that they can handle is more than they can do multiple times a week; a beginner and even many intermediates should be doing compound lifts 2 to 3 times a week because their load isn't enough that they require more than 2 days of rest in between and their strength gains are going to be insane due to their CNS adjusting to the shock.
Also cardio itself does not hinder muscle growth. It can promote different types of muscle fibers but cardio is only a tool to burn calories. its simple - you burn more calories than you need to grow, and you'll lose muscle. You can do cardio in any shape or form til your heart explodes, as long as your eating enough to account for it, you can still gain muscle.
Here's my 'split' that I've been doing forever, because I can because I eat a ton and have good genetics and my body recovers super quickly. Its a modified version of All-pro's beginner routine from Bodybuilding.com. Basically you start at a weight you can do comfortably for 8 reps. The next week you hit 9 reps. So on until you hit 12 reps. Then you add 10% to the bar and start at 8 reps again. The saying that you need to change up your workout to avoid plateaus is a myth - you only need to constantly be adding weight and/or volume and eating enough to account for your growth. Keep doing this cycle until you can't comfortably increase your weight anymore, then you can either deload and start over at a lower weight, split it from 6 days to 4 days, or increase weight in lower increments, or try a totally different workout. The original routine was 3 day a week full body workouts. I changed to 3 upper- and 3 lower body workouts.
Lower body - Squats, stiff-leg deadlifts, calf raises. Upper body - Bench, bent-over rows, shoulder press, bicep curls. 'Off' day - abs, maybe cardio
Simple and fast. You shouldn't be in the gym any more than 30 minutes with this routine so you have no excuse to give it a go. You don't have to split it the way I did. You can stick to the 3 day a week full body workout. I just like to go to gym everyday and like that my workouts are shorter this way. I know someone will come here and say that 3 and 4 exercises aren't enough - trust me, they are. You incorporate the best compound lifts you can do and are doing them 3 times a week while still maintaining enough strength by the next week to increase your volume and weight. You will gain doing this.

Jesus here we go again with this one body part split shit again.
Dude, seriously, you will NOT make gainzzz if you're natty doing split shit like this. You need to be an advanced lifter with a really good strength base (squat 315 for 8 reps and 5 sets) kind of base then you do some volume work.
Big muscle groups like quads and back don't grow if you toast them once a week. Any jacked guy I see in the gym doing stupid shit like leg press or dumbell rows with pussy weight is definitely on juice no doubt because the amount of intensity and volume required to grow muscles is a lot. You need a good strength base to hit decent volume to grow.
Not a bad post with the nutritional info but the lifting part is seriously not for any beginner or intermediate.
[–]10211799107 0 points1 point2 points 10 years ago (0 children) | Copy Link
Right, I only disagree because beginners will take a lot longer to get to a good strength base doing this split. For you it works because you have a good strength base already. Beginners can't even squat 135 properly so their "legs" days will be pussy weights, and the big muscles need way more intensity to get stimulated. The only reason they will see change, momentarily, is because they get the novice effect. After that they'll spinl their wheels. It only takes 3-6 months of LP, a few more on HLM or TM, THEN they can start doing splits.
It's a good post, but your relevant audience are intermediates, not beginners. Beginners shouldn't fuck around with curls or bro shit until they can actually lift decent weights.
The moment a guy that has "aesthetics" tries to pick a girl up to throw on the bed struggles to even lift her off her feet he'll look like weak pussy. Strength always comes first, then bro shit. This is just my opinion.
[–]PissedPajamas 1 point2 points3 points 10 years ago (0 children) | Copy Link
I live and die by 4/5 day splits. A moderate surplus is key to weight gain, usually +200-300 cals is enough, the volume and intensity will take care of the rest.
Im a big advocate of periodized training blocks mixed in with hypertrophy work, so methods such as Sheiko and undulating periodization will help you grow stronger, and accessory work can really help fill in your biceps, back, delts and calves.
PHAT from Layne Norton works like a charm for both strength and hypertrophy, but if you wanna solely focus on hypertrophy a bro split of 3x12 or 4x8 would work well

So on to the Five Day Split. The split I use is as follows: M: Legs T: Chest W: Back Th: Rest day/LISS F: Shoulders Sa: Arms S: Rest day/LISS
So on to the Five Day Split. The split I use is as follows:
M: Legs T: Chest W: Back Th: Rest day/LISS F: Shoulders Sa: Arms S: Rest day/LISS
My goal is aesthetics and I've always wanted to try a 5 day split.
Question: What day do you do deadlifts?
I normally do a 3 day split, but it's not aligned with the week. Instead, I'll lift 3 days with 1 day rest as follows:
This typically works for me better than a set week schedule because my schedule changes from week to week. Therefore, sometimes I'll take 2 days rest instead of 1 or throw a rest day in after leg day if I have a work event.
One concern is maybe 4 days is not enough recovery time for a single muscle group? I have been lifting seriously for 10+ years, constantly looking to improve during that time, so I don't consider myself a beginner. It seems it may be time for me to try a 5 day split with more recovery.

full body 3 times a week beats this split. This split was invented after steriods came in to weightlifitng. Full body is the best and most optimal for natural weightlifiting.

OP got downvoted because he's a clown. The difference between Bodybuilding and Physique is essentially drugs - and he conflates/mixes the two up like they're the same.
Theres COUNTLESS NFL/NBA players who are drug tested year-round with killer aesthetics PLUS talent; theres tens of thousands more college players with the same look but not as much talent. Its not that fucking hard to look like the typical Top 5 placer at a regional bodybuilding/physique event.
Are you going to be fuckin 5-9 280lbs? No, dont be a moron. But implying thats the ONLY thing to aspire to be is like saying if you play basketball you can ONLY ever aspire to be an NBA All-Star, let alone just being the 12th guy at the end of the bench.

LISS over HIIT... HIIT helps you gain muscle guy. Go read the studies. It's super easy to figure out too: 20:40 on:off for six minutes at max intensity, four minutes either side to warm up and cool down. Done.
If your goal is to get big and ripped alcohol assists nutrient partitioning. Chaos and Pain did a post about it a while ago. Worth reading.
Protein is ultra overrated as a supplement and studies show that unless you are in a fasted state, no benefit to gains. Just eat <6 hours before working out and you're just as well off as if you paid for fancy designer Whey. Creatine however is the shit. Only if you have a decent amount of muscle mass already though, otherwise you'll be a non-responder.
