If you are seriously considering doing a 5x5 two year bulk I highly recommend buying a Rice Cooker. A George Foreman Grill and a Theracane.
You're going to need myofascial release especially of the trap and especially after deadlift. Also your erector muscles and Hip Flexors are going to need deep tissue work. So definitely buy a theracane.
Then again there is an 85% attrition rate for gym noobies. Most of the skinny fats are going to read this ask a lot of questions and go back to marinading in their own semen.

The Trap always gets tight from pressing movements and deadlift. I know how to release it with a Lacrosse ball but its much easier with a Theracane. I say drop the $35 because when your shit does get fucked you will be greatful to god for putting GaylubeOil on this earth and Theracane.

I'm not here to babysit glue eating retards. Google it. After that go back to drawing on the walls with crayons and playing with colorful blocks.

As someone with tight ass hamstrings, foam rollers don't do it. Large industrial grade PVC pipes won't do it. I only feel either if I'm super sore, outside of that no benefit for me.
If you find yourself seriously lacking in gains or in flexibility, spend the money once a week for 6-8 weeks for a deep tissue massage (yes its torture, suck it up princesses), then go once or twice a month there on. When I was bulking it was the only thing that helped. Set me back about $75-85 a session.

It's funny, I found heavy Romanian deadlifts did more for my hamstring flexibility than my usual stretching routine.

Could try out the X-Wife. It's essentially foam rolling with a 135-lbs steel cylinder. http://thompsonbarbell.com/index.php/features/body-tempering

[–]SocialJusticeWhiner3 points4 points5 points 10 years ago* (0 children) | Copy Link
I totally agree on the Theracane. The Trigger Point Therapy Workbook along with the theracane can save a lot of money and reduce recovery time.
I used it along with corrective exercises to fix my rotator cuff. Every athlete should have both especially if they're just starting a strength training program. Even if you've read Starting Strength and watched the videos, you're probably going to fuck up your form at some point and put unnecessary stress on a muscle. The trigger point work book will help you identify the affected muscles and treat them. A lot cheaper than seeing a massage therapist.

Remember to add pullups and dips as supplements to Starting Strength or Stronglifts. You'll thank me later.
[–]1aguy0122 points23 points24 points 10 years ago (7 children) | Copy Link
For real pull ups are the squats of the arms.
[+][deleted] -7 points-6 points-5 points 10 years ago (5 children) | Copy Link
I'd add a stomach exercise like crunches or reverse crunches as well. They don't add too much time to your workout and are effective. But after that, its pretty much perfect.
[–][deleted] 2 points3 points4 points 10 years ago (2 children) | Copy Link
Personally I prefer a cable crunch or other weighted exercise that allows you to add progressively. Just like you wouldn't try to get big from doing 3 x 20 dumbbell curls, you wouldn't develop your abs with 10 minutes of continuous crunches.
[–][deleted] 0 points1 point2 points 10 years ago (1 child) | Copy Link
Fair point, although you can add weight to normal crunches by just holding weights behind your head.
[–][deleted] 0 points1 point2 points 10 years ago (0 children) | Copy Link
I find this awkward and unnecessarily straining. I used to do this and always wound up with a sore neck due to the torque. You're not working directly against the downward force of the weight. Also, I'd be so focused on holding some cumbersome weight behind my head that I'd have trouble doing the crunches correctly. Stick to cable crunch. If you want to due crunches as part of a cardio circuit as part of a cut, that can work, but I stick by what I've learned from my other training, and that is that big weight and lower reps builds strength and muscle.
[–]sandtoes57 points8 points9 points 10 years ago (0 children) | Copy Link
I think this goes without saying, but weighted pull-ups and dips help immensely once you're able to knock out ~12-15 unweighted reps easily.
[–]our_guile1 point2 points3 points 10 years ago (0 children) | Copy Link
Seconded. Both should be incorporated into any routine.
[–]probpoopin1 point2 points3 points 10 years ago (0 children) | Copy Link

If you're not willing to do the research before you start putting known, harmful substances into your body, then you have no place using them. Steroids can be a useful tool for getting in fantastic shape. They obviously work, and many people use them without serious side effects, but you need to know the risks. You're going to put in the time at the gym. Put in the time doing research first.

Hope you're hungry because I got a delicious plate of copy pasta.
2,4-dinitrophenol (DNP): a weight loss agent with significant acute toxicity and risk of death. Grundlingh J1, Dargan PI, El-Zanfaly M, W 2,4-Dinitrophenol (DNP) is reported to cause rapid loss of weight, but unfortunately is associated with an unacceptably high rate of significant adverse effects. DNP is sold mostly over the internet under a number of different names as a weight loss/slimming aid. It causes uncoupling of oxidative phosphorylation; the classic symptom complex associated with toxicity of phenol-based products such as DNP is a combination of hyperthermia, tachycardia, diaphoresis and tachypnoea, eventually leading to death. Fatalities related to exposure to DNP have been reported since the turn of the twentieth century. To date, there have been 62 published deaths in the medical literature attributed to DNP. In this review, we will describe the pattern and pathophysiology of DNP toxicity and summarise the previous fatalities associated with exposure to DNP.

I carbed up on your copy pasta but this isn't anything new. Yes, if you take DNP Zyzz-style you're going to have a bad time. I'd still like to know what you had in mind when you brought up enzyme levels in the blood and liver because the abstract you pasted doesn't address it.

In which studies has this been demonstrated? I've never used it but am thinking about it as I have a shoot in 2 1/2 months and about 4% to lose.
In fact some quick research yields a study claiming that the effect of DNP on the liver is negligible. http://www.ncbi.nlm.nih.gov/pmc/articles/PMC1759913/?page=2
I'd be much more concerned about the possible reproductive damage.

None of these are proven "safe" but they're a hell of a lot safer than dinitrophenol.
[–]SWIMs-Drugs2 points3 points4 points 10 years ago (5 children) | Copy Link
It just doesn't seem all that bad at lower doses. You see the stories of death at 1+ Active grams in the blood, but at 200mg/day for a 3 week course of being hot and sweaty it seems really reasonable. I just can't cycle it right now because I'm stuck at a higher weight than I'd like for wrestling
[–]WhiteKnightFgt3 points4 points5 points 10 years ago (4 children) | Copy Link
Yes, it has been repeatedly proven DNP will not cause immediate death if not abused, but I'm talking about the implied long term effects. There simply isn't enough research. The structure of the molecule and "uncoupling" method of action make it highly suspect. It has already been predicted to cause damage to DNA and RNA integrity.
And here's the other dilemma SWIY may not have thought of; DNP is an industrial chemical. Because it is highly stigmatized in the medical field, it is not manufactured with the same standard of quality as real supplements / medicines.
I was a biochem major, I had a friend in the masters program at my school. Overweight dude who decided to order 10 grams of the sodium ester of DNP from a well regarded chemical supplier. Assay of >98%. After lab hours we ran an HPLC on it-- and what did we find? SODIUM CYANIDE (among other chemicals we couldn't identify) Granted, a very small concentration, but enough to cause health problems if he'd cycled it.
Being that its major applications are to act as a pesticide or dye, manufacturers are not sensitive to impurities.
[–][deleted] 0 points1 point2 points 10 years ago* (3 children) | Copy Link
The mechanism is similar to how brown fat cells generate heat. It was used by hundreds of thousands of women in the 1930s and other than cataracts in 0.1% of women(and only those who didn't suplement with Vitamin C), no long term effects were found..
I'm not saying DNP is safe... It's not, especially if you don't understand how it builds up, but it can be worth the risks if used properly and in small amounts.
Still, thanks for the warning about Cyanide, Maybe I should skip my winter cycle.
[–]WhiteKnightFgt1 point2 points3 points 10 years ago* (2 children) | Copy Link
If you decide to take it you definitely need vitamin C and vitamin E (or another fat soluble antioxident) All the fat DNP rapidly burns creates a lot of free radicals. This makes antioxidents critical. Avoid potassium.
Regarding long term effects: I don't think they ever did a follow up study on the original test group's longevity or cancer rate. If they did, please link me.
DNP WAS SHOW TO CAUSE CHROMOSOMAL ABERRATIONS:
http://onlinelibrary.wiley.com/doi/10.1002/(SICI)1098-2280(1998)31:4%3C316::AID-EM3%3E3.0.CO;2-G/abstract
Thanks for the information,
I'm not sure we should avoid potassium. DNP users sweat out a lot of electrolytes.

We don't need this. You can find this online very easily. It wouldn't matter if OP was a skinny fat poser, the information is valid regardless of the source. If you want to see where this gets you, look at progress threads on bodybuilding.com to see what this does to your body. You'll find it's very dependent on age, body type, and of course genetics. The guys who end up the most ripped are typically young (16-18) and couldn't get fat if they tried. Guys in their 20s require a little more dedication and attention to diet to get there. Guys in their 30s require an extraordinarily regimented diet and extreme dedication. 40+ guys typically gain a decent amount of muscle, but never get that "ripped" look unless they delve into gear.

A lot of people are going to disagree with this, but you're 100% right.
I found this subreddit last year. In a years time of smart bulking and training, even with injuries and plenty of time off, I reached a 4 plate squat, almost a 5 plate deadlift (from practically nothing, no steroids either) and my body has grown exponentially.
The problem most people are going to have with this are a couple of things:
I bulked for 12-14 months. I actually with all my heart want to continue but I need to take off for 3 months because I want to learn how to fight (and for those first 3 months I'll need all my energy for it and to maximize learning technique) but really every single fucking person reading this post should be taking it to heart. I've said it before and I'll say it again: 185/195lbs with 10% bodyfat is much, MUCH more impressive than 155lbs with 10% bodyfat. Your goal should be to pack on muscle, PERIOD. The only way you're going to do this is heavy compound lifts and bulking. It will take time! You must stay resilient! This isn't a get big quick scheme! But if you want to really fulfill your potential, this BAR NONE is the best way to go about it. You don't get as big as I've gotten without doing what I've done (unless you take steroids which is another conversation altogether). If you want to make quick results, then sure ignore this. But to reach your potential, you have to work hard and take your knocks in the meantime. Take those knocks, accept your body fat for now (even WITH the bodyfat I look better than when I was ripped and skinny... ). You'll appreciate it later.
As an aside: form is going to be important. Make sure to get on a good program and learn great technique. I highly recommend starting strength, it's what I used to get my results (2nd paragraph shows my results). If you can afford to, definitely get a coach... it's very important that you get a good one though. Not all trainers are created equally.

Lifting to fatigue is far from optimal for many people. Intensity dictates recovery, so training til you think you're going to die just means you'll need more time off to fully recover.
[–]throwaway-aa22 points3 points4 points 10 years ago* (3 children) | Copy Link
I never said the word fatigue.
I'm not sure how much weight you're pushing (and in what amount of time you got there if you are pushing a lot) but suffice to say, you need to be always putting more weight on the bar. At first it'll be easy because you're just doing the bar. Then it'll get harder. Then it'll really get hard. At this point you'll keep putting on more weight each time you workout (linear progression) and depending on your outlook in terms of getting the weight up, it can be very mentally challenging, because each time you're doing as much as you think you possibly can, but each time it'll go up. There is a certain point where you have to be mentally strong (or develop mental strength) in order to keep putting weight on the bar. If you don't care about missing reps or crushing the weight... sure. However if completing a set means something to you, then things are going to get stressful as the weight increases. People get nervous all the time in weight lifting meets & competitions. So yeah as you start putting on more weight on your lifts, it's very painful mentally, I don't know how else to describe it. Every time you make a jump and start lifting more than you've ever lifted, more weight that you've ever had on your back or in your hands... when you don't think it can't get any harder, it DOES because it's a linear progression. It starts to become a mindfuck... you start thinking about the next lift day and what you'll have to put up next and how hard it was last time... you start thinking about your goals... and each time it gets harder, each time the pain of getting through it and the not wanting to fail, it starts to become more mentally challenging, you are pushing yourself to your absolute limit. You can try to call it fatigue but if you go in the gym and put your 1rm max (if it's a true 1rm max or close to it) and try to go for another rep and you really care about it... it's going to be mentally hard. There are times in training (in other fields) where you train so hard, you feel like you're going to die, or that you'd rather die. It doesn't necessarily have anything to do with recovery at all. You could recover all you want and if I was your coach, I could for a given day have you do a certain weight and minimal sets & reps that would put the fear of god in your heart...and if it doesn't, that either means you haven't been training to maximum capacity, or you're just not that mentally invested, or you can work close to the maximum capacity your body can output and be mentally neutral, which I've never seen from any athlete.
[–]Bearhardy1 point2 points3 points 10 years ago (2 children) | Copy Link
That was a lot of mumbo jumbo linear progression it's stupid and I think impossible for most people, there are loads, deloads, platous, etc. What about the part about training your CNS vs training muscle resistance, strengh vs hypertrophy, etc. I'm glad and proud of the progress you have made and I agree with the first part of your first post but then you went full retard. You don't need to feel like you are about to die every set, you need to stimulate the muscle in the right way in order for him to growth and most times you can do this lower weight and well executed repetitions.
[–]throwaway-aa2-1 points0 points1 point 10 years ago* (1 child) | Copy Link
Maybe, but let's talk actual numbers. I can sit here and talk about my technique and you can sit here and say "well that's bullshit" but what does it mean at the end of the day. The question is, is how hard are you pushing yourself when you workout.
How many physically challenging things have you taken part in? You say that feeling isn't needed but I'm saying it is, so you have to give context as to why you feel that way.
So you take a year. How do you get to the results that I've gotten to, without aggressively putting load on the bar? You say that linear progression is bullshit... however Starting Strength as far as I can tell is the premier way to bring people who don't have any experience under the bar to a more advanced level, and very quickly, and NOT ONLY THAT but have the proof in repetition that the system works. Most people who say "linear progression is bullshit" are just looking for a convenient example to ignore all the evidence the Starting Strength method has under their belt in terms of people and how far they get in how little time.
No, the feeling I described isn't necessary, and regardless I did put a little caveat that I didn't know how to describe that feeling which you skipped over in your reply to me, which is fine but again.... when you make a rebuttal and don't talk end goal or numbers like I did, you come across very weak in terms of the strength of your argument.
So let's take me. I squatted the bar when I started. Within a year to 14 months (not sure which), I got 8 plate squat under my belt. Explain (if not linear progression) how someone will get there.
At the end of the day, go to any strength meet and watch the people who lift there. Do you think they got there by executing lifts that just weren't painful or hard to the point of insanity? When I said you feel like you're going to die, I'm not talking about making 100lbs jumps, and I do feel like you're projecting some imagination of what you feel I'm lifting or saying based on this feeling.
[–]1aguy010 points1 point2 points 10 years ago (0 children) | Copy Link
If you are doing a 5x5 type program you are already lifting under your maximal effort if you can repeat the reps for 5 sets. Sure, on your 5th set it should be hard but only because your body has compensated from the other sets with a temporary decrease in strength. You're still far from fatigue.
Volume and weight > intensity when training for mass and strength.
It took me so long to figure this out. I was a 400 m sprinter, so my training involved a lot of work while in an exhausted state. I would tire myself down and then start the real workout so as to condition my body to work hard while in a state of exhaustion. I would want to collapse and/or vomit after most workouts. I developed great muscle endurance, but never grew in size. I took this mentality with me when I started lifting for strength and mass. Lots of lighter weights. Lots of lifting until my arms/legs burned for days. It doesn't work. You want to lift heavy and you want to do it often. You want to maximize the number of times your body goes into a state of stress and then recovers, even if it doesn't get fully stressed or fully recovered each time. Overtraining doesn't really kick in until you are fairly advanced.
Intuitively, who do you think will be stronger, the guy who squats heavy for 250 reps per month or the guy who does it for 100 reps per month? You want to lift heavy until you are tired, give your body a little time to recover and make quick gains, and then hit it again. You reach a point of diminishing returns in waiting for full recovery and in lifting so intensely that your limbs are going to fall off.

I guarantee you, if your food needs more than salt, pepper and oil to taste good then it shouldn’t be in your diet.
Bullshit. Cooking is a skill, and good cooking includes using herbs and spices. Coriander, cumin, basil, oregano. These things turn the most boring meal into something enjoyable, something to look forward to, something which doesn't make you want to choke to death as you force it down every fucking day.
Most people can't cook for shit, which is why you need to improve yourself and learn the skill. It's not hard, and if you have a girl over for home cooked food, she's in your frame, and you get to show how you're a master of many trades.

Instead of one continuous bulk 18 months, why not do 2 bulk, 2 cut cycles? When your body gets beyond a certain bodyfat, you produce much more estrogen hindering gains. Even when bulking, I wouldn't want to get really really fat. Plus, when you are at lower bodyfat, the body naturally produces more muscle.
[–]Liberdade78903 points4 points5 points 10 years ago (4 children) | Copy Link
I feel like a lean bulk is far better for a natural lifter than just bulking and putting on a bunch of fat, you end up losing a bunch of muscle to the eventual cut.

Are you natural? If so I wouldn't recommend going under 10%, not great for your test levels, will lose muscle and have low libido etc.
[–]StupidStrong0 points1 point2 points 10 years ago (0 children) | Copy Link
That does happen at some point, but hard to say 10% for everyone, especially as BF measurement methods are inaccurate as hell (albeit fairly self-consistent for relative changes). The same guy might measure 8% on skinfold, 9% on BodPod and 11% on DEXA.
Also, people do occasionally go way under that threshold knowingly, for competition, photo shoots, etc.
[–]StupidStrong2 points3 points4 points 10 years ago (0 children) | Copy Link
This is absolutely correct, and very well-established. Listen to this. 18-month bulks are for Dreamers.
Keep it around 3-month phases of bulking or cutting, ideally around 1-1.5 lb/week, and stay under 18%BF. You can go straight from a cut into a bulk, but after a bulking phase, take a month staying at the new weight before starting to cut.

To the ones that need to cut first due to being fat, may I recommend Keto or a close to keto diet. However, because you are lifting unlike most people in the keto sub, do a 65/30/5 of protein/fat/carbs. You will feel like shit for the first week but afterwards you will feel great. Do 5x5 especially if you are a beginner but as OP mentioned, it can still be used by intermediates. I went from 311lbs to 241lbs in 8 months while going from completely sedentary no muscle to 1k club. Don't listen to all the naysayers about how you need carbs for gains, to live, blah blah blah. It will be harder for sure but your main goal is to cut if you start off fat. I messed up my hip after doing 375x5 squats but I'm back on the wagon. I understand everybody is different but that's what has worked for me thus far.

Keto requires dedication and willpower most beginners don't/won't have. Most fat Americans consume a few hundred grams a day (if not more) of carbs; removing alcohol (especially beer), soda, and french fries from the diet is enough to produce significant change.
[–]Endorsed ContributorThotwrecker3 points4 points5 points 10 years ago (0 children) | Copy Link
Yeah, it is withdrawal. Sugar withdrawal is really hard. It ain't heroin, but it's still too tough for most Americans to deal with. Carb craving, headaches, upset stomach, digestive issues, low energy.. if you are on a standard US shit tier diet, you will really feel the pain if you switch to a clean keto. Best way to taper into keto is to switch to it without going into a deficit - eat rich fatty meats, cheese, vegetables, etc. After 1-2 weeks when you've adapted, then you cut to a 500 deficit or so.
[–][deleted] 2 points3 points4 points 10 years ago (0 children) | Copy Link
I just made a similar comment about keto diet and lifting :) Nice work on dropping those lbs! I've lost 45lbs within 6 months and should reach my goal weight within the next 2 months. I was a little above 210lbs at 5'8", now 170lbs.
[–]idgaf-1 point2 points3 points 10 years ago (0 children) | Copy Link
Keto is great but I'd stop it once you reach lower body fat levels around 15% or advanced strength levels.
This is because it will lower your free testosterone. 1
It might work for some people down to 10% body fat but I think there are better ways at that point.

Keto with paleo ideology mixed in is really, really effective. I did higher fat lower protein than you, and was eating a shit ton of grassfed beef, fatty fish, eggs, etc plus leafy green vegetables, and I felt really mentally energetic. Physically I suffered in terms of lifts and energy, which is to be expected, but mentally I felt clean and clear. I only 2 months into my diet and I've cut about 30 lbs (admittedly 10 lbs or so of pure waterweight, but still).
What most people in natural bodybuilding have told me is keto is great for weight loss, but it's not as muscle sparing. They would rather go for a slower weight loss that's more muscle sparing, because gaining muscle takes significantly more time at their level. So we will have to see about that - hoping I still will retain the fruits of my permalard bulk.
I run keto and I am doing great. My lifts improved, my natural state has improved, the only thing that got worse us my breath. I stick to 20 carbs a day but keep my fat and protein over 150 a day. My results are good, yours might not be but keto works for me. Sure I miss pizza but a steak and asparagus with a shake afterwards leaves me feeling better. Protein isolate has been a huge game changer for me. Low carbs and high protein

Anybody interested should checkout ketogains here on reddit.
I am training MMA five to seven times a week and am on a targeted ketogenic diet (TKD), where I consume carbs around workouts.
I can also heavily recommend trying out MusclePharm Re-Con to anybody on keto who's got severe problems with soreness which seem to be unfixable through diet and supplementation of electrolytes. It was a recommendation from my coach and it honestly changed everything for me.

The program's you recommended are not at all ideal for "getting huge." You posted a bunch of strength programs, and actual muscle building program would be much more effective. Try PHAT, PHUL, Arnold's Blueprint, PPL, Etc.
[–]drallcom3 3 points3 points3 points 10 years ago [recovered] | Copy Link
It's not that important. Eating, sleeping and actually doing a heavy exercise program is most important.
[–][deleted] 2 points3 points4 points 10 years ago [recovered] (0 children) | Copy Link
It may not be the most important part, but it certainly makes a difference.
[–]seanan1gans2 points3 points4 points 10 years ago (0 children) | Copy Link
Can confirm, do you want to look good? Lift for aesthetic goals. Starting Strength and Stronglifts will work, but PHAT will work even better.
[–]bigcitytruth0 points1 point2 points 10 years ago* (0 children) | Copy Link
Agreed. But PHAT requires 5 days/week in the gym. SS or SL is 3 days/week. 3 days is a much easier sell to a beginner. I think most beginners, once they hit an intermediate level, are naturally curious about more serious programs.
The most important thing is to get their asses to the gym, and do a legit program, not a bunch of made-up ineffective exercises. SS or SL, while not suited for world-class athletes, are still proven to work modestly well and give plenty of wiggle-room for beginners who aren't looking to be hardcore gym heads. But they must realize in order to have the physique of a greek god, they will have to do a more intense program than SS/SL.
[–][deleted] 24 points25 points26 points 10 years ago (8 children) | Copy Link
I'm going to go out on a limb and say you have a very average physique and are probably over 15% BF.
Only on reddit do you get people parroting SS and other powerlifting style programs as the key to getting huge. SS is a good introduction to barbell exercises but that is it. 5/3/1 and 5x5 are good POWERLIFTING programs.
There is a reason EVERY person with a good physique follows a 'bro-split' as you guys like to call it - because it works. Get on a decent bodypart split with a good amount of volume and you will see the fastest results. Ask any guy in your gym with a decent physique how he trains and he will tell you this.
Also your ideal body is a lot further away than 2 years. You will likely never attain your ideal body due to constantly shifting goalposts. After nearly 10 years of training I am only just getting close to mine
[–]The__Tren__Train8 points9 points10 points 10 years ago (0 children) | Copy Link
Thank you, my tren brother. I can't help but laugh at these guys talking about SS and 5/3/1 like it's the holy grail for gainz...all while being 6'1 and 180 of "shredded" nothingness.
I just shake my head when these guys post pictures of how 'jacked' they are.
GLO's jersey shore thread was pure cringe
[–]Dude2191 point2 points3 points 10 years ago* (1 child) | Copy Link
Yeah, I am a huge believer in PHAT for aesthetics and a secondary focus on strength. I would say make sure you graduate Starting Strength after 6 months, and move the fuck on to an mass building program. If you want to train strength and you really like SS or 5x5, then make sure you up the volume by adding supplementary work.
5/3/1 + BBB has changed my perspective on lifting. Get the strength progress - slow and steady - and make sure you're also doing hypertrophy work. I think after 1 year of really pouring yourself into linear programs, you should be ready to do either PHAT or 5/3/1 + boring but big.
[–][deleted] 0 points0 points0 points 10 years ago | Copy Link
I'm not telling you to curl 10lb dumbbells or do ''a few tricep kickbacks'' I'm not telling you trick people into thinking you are strong, not sure where you got that from. Adding weight to your lifts is the key to any program.
What I think is poor advice is telling people that low-rep powerlifting focused programs are the best way to get big. They aren't.
I'll give an example of my current quad focused leg day(I do a ham focused leg day as well) so you can see what I'm getting at.
Squats - 5 sets working up to a heavy set of 4-5 reps Leg press - 5 sets of 10-15 reps adding a plate each set Walking lunges - 4 sets 10-20 reps Calf raises - 5 sets 10-20 reps Leg extensions - Ill do some drop sets, static holds, slow negatives etc
[–]reginass 5 points5 points5 points 10 years ago [recovered] | Copy Link
What are you squatting? And how did you get there? For a beginner, the best way to make his legs bigger will be to take his squat from zero to 315x5 while eating a bunch. That will add tons of muscle to his legs in a very short time. Same with bench, press, etc. If you want a bigger back taking your pullups from nothing and deadlift from nothing to a respectable number will be the fastest way to add a bunch of muscle. You can hammer out the finer points later and do a bunch of stuff to really hit the muscle once that part stops working.
But if you could progress forever, if you could just keep squatting and adding weight every workout up to 800 lbs, that would be the fastest way to make your legs the biggest. You can't, which is why you end up having to add other exercises, but for your beginner period you can add weight to your big lifts all at once so that is what you should focus on as that is what will make you grow the most.
[–][deleted] 1 point2 points3 points 10 years ago [recovered] (0 children) | Copy Link
I can squat 315 for 4-6 reps. No real need to do squats though. I'd say high rep leg exercises built the majority of my leg size. Tell any NPC level competitor that leg press doesn't build muscle and they will laugh in your fucking face.
Plenty of very successful bodybuilders avoid squatting heavy or squatting at all. Lee Haney an 8x MR.O never went over 225 on squats. Look at how Shawn Rhoden, who has close to the best legs in the IFBB trains legs. He certainly isn't going balls to the wall with free weight squats.

He's the one who claims you'll be a "muscle bound sex god" in 730 days. I realize hyperbole-man-speak is popular in this sub, but a little concrete information is nice, too. It would add credibility to his post, and give authenticity to this post and his other posts where he always says he's huge, 6'3, and good looking. I think it is important information to have when reading his FRs and such. I think people in this sub are always asking themselves, "What does the guy who gets all the girls actually look like?"
[–]Endorsed ContributorThotwrecker3 points4 points5 points 10 years ago* (1 child) | Copy Link
I agree with your idea. I have always thought it would be helpful that when posting a FR or especially a race-bitching or short-bitching (the short dudes don't get any pussy, wahhh!!!)... upload a pic of your torso.
What do you look like in a tight v neck, show me that then we'll talk about whether it's your race holding you back.
That being said though, 2 years is a good number and I personally think around 18 months is what you need at minimum to gain 2-3 SMV points.
Typically in a OPTIMAL bulk done right on a healthy male with normal T levels, sleep, and a + calorie diet with ample protein, you may gain 30 lbs a year, 20 muscle and 10 fat. Then you spend 6 months getting lean and shredded, and you probably lose 5 lbs of that muscle if you cut right. After than 18 month interval, you're 15 lbs of muscle up, and around 20 lbs of fat down. That's enough for a skinnyfat 175lbs 5 foot 9 male to look good. Not Zyzz good, but good enough that you'll get IOIs, you'll look great at the beach, you'll feel comfortable walking around in a tight black t shirt and jeans in any club, etc.
So his 2 year numbers are not off.
Yes it would help. I agree with your comments on the results of a two year work out.
My problem with this sub sometimes is that too often men post beating their chest, claiming they are this and that, that they don't give a fuck, their outcome independent, they are gifted with women, but they never post any pictures of themselves, and if they do, they are instagram filtered, high-contrast pictures of their torsos, basically the male equivalent of a shitty selfie. I mean, if I was truly this IDGAF, muscle bound sex God, I would have no problem posting on the internet. But all these guys do, so it just makes me question the authenticity of their FRs and who they are claiming to be.

I can't agree with your bulking recommendations at all. That'll just produce way more fat on people than they would ever want. Just find a TDEE calculator and eat 3-500 calories above your current maintenance. A skinny person going from 1600 calories a day to 4300 would just get fat, and then lose all their gains in the process of cutting.

[–]poochman5 points6 points7 points 10 years ago (0 children) | Copy Link
This is not the fastest route I grant you, but you will continue to lift well this way.
If you can lift well during the cut phase why not just start out with the cut? I always thought that you'd be a bit lethargic in workouts during a cut (from the decrease in carbs), but it's ok because of the size gained during the bulk phase.
[–]PaulAJK11 points12 points13 points 10 years ago (9 children) | Copy Link
I don't think this is particularly good advice for skinny fat guys, And this is why. Newb gains are a thing.
Newb gains can best be defined as muscle gains you can get without eating at a calorie surplus. So for the first 8-15 months of lifting, you can gain muscle without eating big, even while running a deficit. How long they last depends mostly on genetics, and they're really only apparent in the retrospect. In other words eventually you realise you're not gaining any more, and it's time to eat at surplus to get bigger.
So chubby guys can easilly lose fat while at the same time build muscle. I see advice like this all the time on various body building and fitness forums, and it confuses and distracts newbies. The last thing skinny fat guys should be doing is eating at a calorie surplus, not least because cutting is going to give bigger and faster increases in SMV than slowly getting bigger thighs through squatting.
[–]drallcom31 point2 points3 points 10 years ago (1 child) | Copy Link
Noob gains are mostly your nerve system working more efficiently (better at activating muscles).
increased neural engagement is a part, but if you have large fat reserves you will be able to cut and build mass. Personal experience caveat: I was able to add a lot of muscle mass while losing 40lbs because I was a disgusting fat body. it was when I got below 20%bf I had to adjust my programming and diet to keep building lean mass.

My chest grew during my first actual cut when I changed from flat DB press to decline press. So yeah, you can gain muscle without a caloric surplus. I gained muscle in a deficit.
[–]PaulAJK-1 points0 points1 point 10 years ago (4 children) | Copy Link
I haven't seen any proper scientific papers on newb gains while cutting, I don't think any exist, but it's definately possible. I did it myself. My arms and chest got bigger as my gut shrank, and I was running a calorie deficit. If you stress your muscles they're going to do their thing, and if you eat at a deficit you'll lose fat. But only for a while, obviously, as your body adjusts to the stress.
The key seems to be eating enough protein.

Then you have to eat 500 calories BEYOND MAINTENANCE OF YOUR TARGET WEIGHT.
This is way too much in my opinion. Eating 500 calories above your current maintenance is more than enough. Your TDEE will increase as you gain mass so you'll have to recalculate every 10 lbs or so.
This will result in gaining 1 lb a week which is already a pretty rapid gain. Gaining any faster than this is pointless for anyone that isn't on drugs.

eat every 2 hours and eat 6 meals.
Some meals are as simple as a cup of grapes and a carrot. Others are your cooked meals which is where you get the bulk of your protein.
Some power house foods for bulking include cottage cheese and greek yoghurt for example which can be throw into pancake batter, scrambled eggs or eaten on it's own. Which give you fats, protein, calories and micro vitamins.
I used this for my bulking instead of my fitness pal.

As always, I want to add a bit about ego here. Of all the things that will harm you, your ego is the most likely. Over exertion, continual comparison to others, and cutting corners because you think you've made it far enough will render this journey pointless.
To address this, one must remain focused on short term goals. This starts with remembering you are what you do; believing you are special, unique, more gifted or more fortunate than others will undermine you. This process is unforgiving and will give you what back what you put in. The only person you compare yourself to is yourself of yesterday. Tomorrow is earned.
Ego ruins men. Stay focused. The gains are for you to be healthier and more functional. Do it for you.

Yes! Thank you! I'm all for teaching people the basic barbell lifts, but so many people are on these programs until they get hurt, when all they wanted was to get big and lean.
PSA: Strength-oriented programs are suboptimal for building new muscle, or retaining muscle during a cut, because they favor intensity (heavy weight) over volume (total weight x reps x sets done), and pose a higher risk of injury.
[–]Heizenbrg2 points3 points4 points 10 years ago (2 children) | Copy Link
That's what I got from a fitness class in college. Do you want to build strong muscle fibers( difference between being strong and big), or do you want to get bigger muscle? I'm on 5x5 stronglifts simply because I'd like to develop a good lifting habit with the compound barbell lifts. What's a go-to hypertrophy workout, heavy lifts or not?
Volume can be adjusted to what your body can handle.
This is huge. Everyone knows they need to adjust a program's weights to their max, but few know to also adjust the volume (sets). If you're always doing fewer sets than you can recover from by the next workout, you're leaving progress on the table.
It works pretty well to periodize in 4-5 week mesocycles where you start easy and gradually add sets until you're clearly overreaching, then take a half-volume deload* week before starting again.
(*) Training over capacity for too long will get you hurt. But unless you're actually overreaching to need them, frequent programmed deload weeks are a colossal waste of time, as many people on 5/3/1 realize in retrospect.

Was never a fan of the whole bulking/cutting process. I'm sure there are advantages but the more time you need to cut fat, the more muscle you are going to lose in the process anyway. I've made considerable gains in the last 2 years while simultaneously staying lean by lifting hard and eating smart 12 months a year. Gaining muscle and losing fat is not mutually exclusive.
The macro split that has consistently worked for me is high protein, low fat, carbs based on my activity level. I may play with my carb intake a bit based on how lean I want to get but it's never anything drastic.
Keep your fats up. Good fats at least. Keto is controversial and all but when I introduced tons of meat and dairy into my diet my stamina went up, carbs can fuck off though
Same here. Optimal carb levels are determined by genetics mostly. I fucked with low carb for over a year and never felt remotely as good as I do high carb.

That would be a minimum of 3500 calories a day
Calories per day is based on TDEE which is dependant on body size. A short fat person should not be consuming that many calories. 3500 calorie bulk is for someone about 6' and 180lbs.
Right now i'm doing 5x5 while sticking to a Keto diet (less than 30g of carbs a day). I still have about 10kg of fat tissue to lose, but being on a low carb / high fat / high protein diet helps to maintain and actually build muscle tissue whilst cutting. If have lost 20kg within the last 6 months and even gained some muscle during that time. What many people dont get: if you are trying to lose weight, you MUST eat protein and lift. You have to at least maintain your muscle tissue, otherwise you will not only lose fat, but muscle. And when you lose muscle, your daily caloric needs go down. This is the major cause why so many people lose weight and then gain it back right after they start eating normal again. Their caloric needs dropped because they lost muscle tissue. So what they considered normal is now too much.
Just a tip for everyone trying to lose weight! Cut carbs, go high on protein (at least 60g-80g a day) and eat at 20-30% deficit whilst lifting weights. You won't gain muscle fast, you won't be breaking any records (since you don't have the energy needed due to the cutting of carbs and kcal in general) but you will build up some muscle whilst losing fat.

I really like Wendler 5/3/1. It's a consistent no bullshit program to steadily increase strength. I tried it for about six months and dramatically increased strength across the board. Great suggestion.
Once you get past the intermediate level a great program to take you that next level is PHAT: Power Hypertrophy Adaptive Training. You can check out the details here if you are interested:
http://www.simplyshredded.com/mega-feature-layne-norton-training-series-full-powerhypertrophy-routine-updated-2011.html
Phenomenal workout with a lot of flexibility you can adapt to focus on specific areas that need more growth over time. It's got the best of both worlds: powerlifting and bodybuilding components. It's like taking Wendler 5/3/1 and adding a chisel to it that you can use to actively shape your body and grow certain areas.
You can even adapt the program to methodically add weight to your power days Wendler-style every month (10 lbs for lower exercises and 5 lbs for upper body). Combined with a disciplined diet like you mention above you can really up your game.
Also, invest a food scale and set up a spreadsheet to track all your macros for the food you like to eat. It will take your diet to a whole new level by providing you a way to measure your food to the gram or ounce.
Also, buy a big fucking lunchbox. Measure and take your meals with you when you go to work or school. It will ensure you are eating consistently throughout the day and you are getting your food in your system.
You will scare yourself in the mirror when you see the results.

I am 36 and a very experienced lifter. Also I was a skinny kid, 145 at 18 and now 230. It took me almost 15 years to put on serious mass. Thats about 5 pounds a year. For some it is easy for guys like me I was going to war with genetics. Now while most of my peers are fat fucking slobs I am still in peak physical condition, you are not only training for the short term but a long term life style.
I cannot recommend 5-3-1 enough. You want to bench press a house? This is the program. Deadlift 500 pounds? Yup that too. I put clean and press into the program and hot damn do I enjoy the looks from the cardio bunnys! When is the last time you watched a guy clean and press significant weight? Exactly. I started 5-3-1 out of boredom and the fact I like to lift heavy ass weights when doing compound lifts. After that initial lift its all accessory work.

Heres a big thing to add for the college students
College is not a pitfall. If you have the time shit around on reddit for a few hours you can make it to the gym. Hell you should end up with better grades because working out is the best anti-depressant and stress reliever out there.
[–]IchTuDirWeh1 point2 points3 points 10 years ago (0 children) | Copy Link
You don't need supplements to get big don't fall for that bullshit. Just eat like the man said and youll be fine. Calculate your macros with an online calculator. And honestly, you don't need starting strength. Shit is boring as fuck. Find what you enjoy. I do both hypertrophy training and strength training in my routine.

if your food needs more than salt, pepper and oil to taste good then it shouldn’t be in your diet
Oh my God, so much this. How many times do I have to tell people. If you need a cup of oyster sauce or ketchup poured over that, this means that you are eating crap and have to trick your body into accepting it. Especially true for Indian and some other Eastern foods.
One thing I'd add to this list of "ok spices" is nutritional yeast. I love it, and it is also healthy. Try it if you haven't.
[–][deleted] 11 points12 points13 points 10 years ago (3 children) | Copy Link
There are plenty of OK spices and other foods that enhance the flavor of food while at the same time providing additional health benefits. In fact, you're doing your body a disservice by not including them, and only salt and peppering your food, because of their documented effects upon weight loss. Some of them include, ginger, miso, turmeric, cinnamon, chile peppers, and vinegar.
[–]MasterUm0 points1 point2 points 10 years ago (1 child) | Copy Link
After writing my initial response I thought "but wait, I also love me some herbs like oregano, dill, and bay leaf". What you bring as example, however: ginger, cinnamon, chile, vinegar - I rarely, if ever, see these used for anything good. They have overpowering tastes that I almost never enjoy. And I do dine out a lot. I do realize that this is strictly my anecdotal experience and not trying to make an argument. I also come from a culinary culture where very little spice is used.
ginger, cinnamon, chile, vinegar
chillies and ginger are good for health.admit it you cant eat spicy food

Need protein? Eat eggs, chicken, pork, steak, fish, bacon and venison
Personally, I'm more concerned with being healthy. "Getting Big" has negative health consequences, where getting muscularly defined achieves mostly the same goals.
I got big in 2 years like this post says. Then I was struck with autoimmune disease, which I now know was caused by my "get big" diet and am still working on curing. Take care of your body, it's the only one you'll have
[–]seanan1gans1 point2 points3 points 10 years ago (0 children) | Copy Link
This is true on a dirty bulk. Stick to chicken, olive oils, nuts. A good clean bulk doesn't have to have negative health consequences.
[–]nomorelulu3 points4 points5 points 10 years ago (0 children) | Copy Link
Just because you're fucked up doesn't mean protein fucks up regular people.
[–]TheDreadPill0 points1 point2 points 10 years ago (1 child) | Copy Link
Can you elaborate on your autoimmune disease and how your diet caused it? It may be useful for others to know what to watch for.
[–]berryfarmer0 points1 point2 points 10 years ago (0 children) | Copy Link
Autoimmune disease is generally related to messed up gut flora. Animal protein intake causes an alteration of gut flora, it's a survival mechanism. The bacteria that digest animal protein better grow more, but they are not healthy bacteria over the long term for our bodies. In susceptible people this growth of bacteria will cause diseases like Crohn's and Hashimoto's.
I took a 3 week break from lifting due to joint pain. When I resumed, I felt intense weakness. The lifting was the only thing keeping my immune system in check. When I stopped everything fell apart.
[–]kinklianekoff0 points1 point2 points 10 years ago (1 child) | Copy Link
Meat, potato, veggies and SS caused your autoimmune disease?
As far as I know, the only known negative health consequence of caloric surplus in the context of natty lifting for mass is that it is associated with a slightly shorter lifespan. It is however a life of much better quality, especially in the later years.
[–]berryfarmer-1 points0 points1 point 10 years ago (0 children) | Copy Link
the chicken did it. I had a slight issue (chronic constipation) already but the diet + extreme lifting pushed it over the edge to another level of illness
I really don't know whether to get to a 6 pack first before I bulk or just bulk from here. I suppose if I cut now it means a shorter cut in the long run.
Being between 10-20% bodyfat is beneficial for gaining muscle and you'll gain more muscle if you'll eating tons, even if each pound is 60% muscle and 40% fat. The bulking phase is not aesthetic but you'll gain way more muscle doing a bulk then trying to gain muscle while staying lean. Do the cut when you're big.
[–]crimsonpowder0 points1 point2 points 10 years ago (0 children) | Copy Link
Your advice is accurate. I've been lifting for a long time, off and on gear. For a beginner, this is perfect because the volume is correct, recovery is built into wendler, and a clean bulk will add good tissue. Back when I was a teen, I would've killed a thousand SJWs for a simple 10-page guide that explained everything like you have and debunked bro-science.
[–]verify_account0 points1 point2 points 10 years ago (1 child) | Copy Link
Step 3) Bulk for 18 months. Remember when I said that your ideal body is 2 years away? Good, you are going to be in a continuous bulk for the first 18 months. Forget about your abs, just worry about getting big and strong, the abs come later.
Sticky this. I'm so tired of people giving shitty advice that you should be a low body fat % ottermode manlet with abs to get girls. You want to get big first, then cut for your abs.

[–][deleted] 0 points1 point2 points 10 years ago (3 children) | Copy Link
There are only 3 programs you will ever need, (until you are big and are ready to sculpt 5 years from now).
I would say I'm an intermediate lifter (been on and off for about 3 years). I'm 21 now but I've been dedicated to the gym for the past 6 months. My current workout is a 4 day split:
Within these splits, I do include the compound exercises i.e. Deadlifts, squats, bench press, overhead press etc. but I also use many "sculpting" exercises such as:
I have seen the development of my physique and shape from doing these exercises but I would love to hear if you think I should avoid it and stick with compound movements only. This would make my gym sessions probably last 30 minutes if that which seems odd. But I'm always open to hear knowledge from others. Thanks!
[–]throwaway-aa20 points1 point2 points 10 years ago (0 children) | Copy Link
You're going to get a different opinion from different people.
First thing is first: what was your weight and numbers on the compound lifts pre 6 months, and then post 6 months.
Before I started working out, everyone had an opinion, as everyone usually does. It's important people quantify these things otherwise they're just thoughts devoid of practicality. I caught up to tons of people who have just been lifting more than me for many years. I don't say that to brag (well maybe) but the point is, you have to quantify your progress so far, that allows me to respond fully.
I'm of the opinion that the sculpting exercises are a waste of time until you get to intermediate / advanced level.
http://startingstrength.com/files/standards.pdf
So in that chart, I'm either in category 4, or in between 3 and 4.
My personal take: the more you do compound lifts, the bigger you'll get, and that you'll sculpt just by doing those, albeit on a lesser scale. The guy doing just fly's will sculpt. The guy doing fly's and bench press will get bigger and sculpt. The guy just doing bench will get bigger, and inherently if you bench a lot you'll start getting a sculpted chest, but the primary focus is on size. Any effort spent on things other than compound lifts means that your compound lifts will be submaximal effort (which isn't going to be good enough of a stressor to induce an appropriate adaptation), OR you'll lift maximal on your compound lifts and then mess up your recovery by doing fly's. Towards the end of my lifting, I needed 100% rest from the time I did my compound stuff to the next workout, so I have no idea what people are doing. You're either not doing a proper linear progression on your compound lifts (or it's a very small jump), or something else that's just contributing to less results.
I'll try to explain this another way.
Bulking isn't aesthetically pleasing. When you bulk, you're not going to get the results you want immediately. However people can make the decision not to bulk because they're concerned how they look now, and that is a valid enough complaint... for instance no one here would advocate bulking for 20 years even IF the end result was you being superman... because you have to live life and the end goal has to be close enough to justify the effort. For some people, it's worth it to sculpt while they're on their way to the goal, which is going to let them take advantage of what they're working towards now. So you have to find that line and decide if you'd rather (like I did) become somewhat bloated for a year (or two), or take advantage now. If you sculpt, you'll look impressive but it WILL take away from your compound lift progress without a shadow of a doubt (how much it will take away I could only guess at but who knows). You won't achieve the numbers I did by doing just compound lifts for a full year.
At the end of the day, size is the most important thing to be. Bigger over sculpted. Funny enough though I'm sculpted than a lot more people who do weight training.
So bottom line: if it'll make you more happy to sculpt on your way to your goal, sure. For me, Compound lifts + chinups (which is what starting strength recommends) is more than fine. Moreover if I do decide to sculpt, I'll be in a better position to do so now that I'm in intermediate / advanced territory (which is also what's recommended if you eventually want to go that route).
That was a bit of a ramble but there's something of use in there probably.

The general template that almost every routine follows is:
The reps and movements can vary a lot, but it's a skeleton format that you'll see all over the place when looking at routines. (GZCL, 5/3/1, PHUL, PHAT, etc)

Question for OP or anyone with good advice. How many times a week should I take the supplements?
[–]aazav0 points1 point2 points 10 years ago (0 children) | Copy Link
That would be a minimum of 3500 calories a day to reach 180 lbs, 3900 to reach 200 lbs and 4300 to get to 220 lbs.
Drink heavy cream. 700 calories per pint. That, lifting heavy and lots of rest in between gym sessions worked for me when I was trying to put on weight.
[–]Rougepellet0 points1 point2 points 10 years ago (0 children) | Copy Link
I probably should have cut first when i started but that seemed like a sure way to make me loose interest in exercise. I went straight to bulking, its bee roughly a year now. I've hit 455lbs max on deadlift and 2 plates on bench (my bench is actually not that strong, need to fix that). I could just keep bulking but at some point I'm gonna have to cut. Bf% is higher than i want, might as well start cutting now

You will not get big and lean without steroids. If you're natural, pick big and not so lean, or smaller but shredded. Not to say you can't look awesome naturally. But not everyone can do it, especially if they have poor bone structure and muscle insertions. Just being realistic here.

Hate to shit on your parade but several things need to be addressed:
If you do steroids, it matters shit all what you do. You could literally sit at home and jerk off with alternating arms and get big. But before you encourage people to take roids maybe tell them some of the adverse effects like baldness, risk of shutting down natural test production, acne and early death.
Creatine may or may not cause baldness
Raw eggs are a meme, a health hazard and have less bioavailability than cooked.

If you're genetically profiled for male pattern baldness then your losing it anyway. I personally don't see the difference.
Regarding this, if you are susceptible to baldness or start losing hair: start taking finasteride! One pill a day, it blocks the hormone that makes you hair fall, and prevents hair loss in ALL men.
Start early, it can prevent hairloss, but regrowing is more difficult.
Extensive review on bodybuilding .com = everything you should know about hairloss

Finasteride blocks DHT, the most important hormone in males. You become a pussy taking that shit, and the effects are a lot of times permanent. A lot of people have lost the libido after taking it with no come back in sight.

1) You can add mass with steroids, no question - in fact, studies do show someone running test-e at recreational levels and sedentary will add more sheer muscle mass then someone who works out. However, if a) your diet isn't in check and b) you aren't working out, you will lose the mass once you come off cycle (generally, 8-12 weeks for a beginner running test, or test and an oral like dianabol). Adverse affects can be avoided - baldness is only if you're pre-disposed to it genetically (finastride...wtf ever that stuff is called is known to help); shut down is avoided with proper PCT 9post cycle therapy); acne (you are boosting your body's hormones, though some go on accutane if it's severe)..early death is generally based on those who abuse steroids.
..eh.
Raw eggs is pretty dumb.

People don't just get in shape to be attractive, they do it because it has personal benefits as well, it makes you feel better, makes you better at life in general etc. You don't even need to get very far to be attractive, people who are into fitness push way past that point. If the ONLY benefit were becoming more attractive I would see your point, that's a hell of a lot of work for it. But it's like getting an education or something, the value goes beyond just getting a job but also what you learn in the process, only for getting fit the reward is maybe even more intrinsic. Besides, you're gonna be getting hotter girls if you're in shape than if you're not.

Well, it might help you to understand that it doesn't really matter, in my case. I have been diagnosed with both ADHD and aspergers, and despite my medication helping me to be a somewhat functional adult, I'm still entirely unable to do such trivial things as keep conversations going about stuff I'm not madly interested in. I'm tall, thin, I hear I look good often, especially for my age (people are amazed to learn my real age), yet girls don't like me because of my inability to make them feel comfortable. I totally acknowledge the red pill, don't get me wrong, and I do enjoy the odd fuck now and then, but I am not willing to make great sacrifices for it because I can't stand their company for very long anyway.
